Improve Your HYROX Time -Do this 10 Exercises

The race is specific. Your training should be, too.


If your HYROX training is simply a collection of hard exercises performed while tired, you may be getting better at suffering without getting much faster.

HYROX is not random. It is eight 1-kilometer runs, each followed by a fixed workout station. That means the best exercises are not automatically the most dramatic ones. They are the movements that improve your running, station execution, transitions, and ability to hold form late in the race.

In the first peer-reviewed HYROX physiology study, 11 recreational athletes spent a median 51.2 minutes running and 32.8 minutes on the stations. Faster total performance was associated with higher VO2max and greater endurance-training volume. The sample was small, so this is an early signal rather than a universal law. A separate 2026 analysis of 350 season-level performances from annual Top 50 PRO Men found improvements in both running and station time, with the largest station-time reductions in wall balls and sled pull. Together, the evidence supports a simple conclusion: train HYROX as a connected performance system, not as a pile of random circuits. [Brandt et al., 2025] [Gutierrez-Hellin et al., 2026]


1. One-kilometer race-pace repeats

Running is not the filler between stations; it is the largest repeated demand in the race. Your first priority is learning the fastest pace you can reproduce eight times without a late collapse.

Try 4-6 x 1 kilometer at a controlled target pace with 60-120 seconds of easy jogging or walking. The final repeat should look and feel similar to the first. If pace, posture, or breathing falls apart, the session was too aggressive for its purpose.

Track: Average pace, the difference between your fastest and slowest repeat, heart rate or RPE, and whether your form changes during the final 300 meters.


2. Compromised one-kilometer repeats

Fresh running fitness does not automatically become HYROX running fitness. You also need to restore stride, posture, and breathing after a demanding station.

Use 3-5 rounds of one station followed by an 800-meter to 1-kilometer run. Keep the station dose meaningful but controlled. Pairing every station into one exhausting circuit makes it difficult to learn which transition is actually slowing you down.

Examples include sled push into 1 kilometer, lunges into 1 kilometer, or 15-25 wall balls into 800 meters. Choose the pairing that exposes your limiter.


3. Heavy sled push

The sled push requires lower-body force, trunk stiffness, foot pressure, and the ability to keep moving when the next run is waiting. It should be trained as both a strength task and a race-skill task.

Use short heavy lanes for force development and race-like lanes for rhythm. A useful session is 4-8 x 12.5 meters with full enough recovery to keep each lane technically consistent.

Important: Do not compare sled load by kilograms alone. Turf, sled design, humidity, wear, and friction can make the same listed weight feel completely different. Record the total load, surface, lane time, and RPE.


4. Sled pull with leg-driven backward steps

If the sled pull becomes a long arm curl, the forearms and biceps usually pay first. Efficient athletes use the rope to connect the load to repeated backward steps, letting the legs and hips contribute to every pull.

Practice smooth hand-over-hand pulls while staying inside the required working area. Use 4-6 x 12.5 meters, then add the next run only after the technique remains stable. Current race standards require the athlete to remain standing, so practice the movement you will be allowed to use.


5. SkiErg intervals

The SkiErg rewards rhythm more than panic. A long, coordinated pull that uses the trunk and lower body can reduce unnecessary shoulder fatigue before the heavier stations arrive.

Try 4 x 500 meters around goal race output with 75-90 seconds easy recovery. Track pace, stroke rate, and the point at which the pull becomes arm-dominant. The objective is repeatable output, not winning the first 200 meters.


6. RowErg race-pace intervals

The row is an opportunity to produce useful speed without creating a large pacing debt. Efficient sequencing - legs, trunk, then arms - helps you hold output and exit the machine ready to run.

Use 3 x 750 meters or 4 x 500 meters near expected race pace. Keep the early strokes controlled and compare split consistency, stroke rate, and how quickly you can settle into the next run.


7. Farmer's carry

The farmer's carry is not only a grip test. It is a posture, breathing, and movement-efficiency test performed under load. Excessive side-to-side movement and short, tense breathing waste energy.

Build from 4 x 50 meters at the correct division load toward longer unbroken efforts. Use heavy short carries separately when strength is the limiter, but do not let heavy training replace practice at race cadence and race standard.


8. Sandbag walking lunge

The lunge demands single-leg strength, hip control, trunk endurance, and tolerance for repeated ground contact before the final run. Train the exact standard: alternating legs, back knee clearly touching the floor, and full hip and knee extension at the top.

A simple progression is 4 x 25 meters at race load, then 2 x 50 meters, then a controlled 100-meter rehearsal. Add running only after the movement remains clean without extra steps or shuffles.


9. Burpee broad jump

This station is expensive when every repetition contains unnecessary steps, extra height, or an inconsistent jump. The goal is legal forward progress with a rhythm you can sustain.

Practice short 10-20 meter sections with high technical quality. Film the takeoff and landing, and confirm that the feet move together within the current standard. Once efficient, build density by reducing unnecessary pauses rather than forcing maximal jump distance.


10. Wall balls

Wall balls are the final station and the only place where a no-rep can quietly turn 100 repetitions into 110. They demand squat depth, leg drive, accurate targeting, breathing, and a set strategy that survives accumulated fatigue.

Start with quality density work such as 8-12 repetitions every minute for 8-10 minutes. Progress toward 100 valid repetitions using the correct ball, target height, and squat standard. Do not chase an unbroken set if accuracy, depth, or timing is already failing.

What is missing from this list - on purpose

Devil presses, kettlebell swings, box step-overs, squats, deadlifts, split squats, calf raises, presses, and rows can all be valuable. They build qualities that support the race. But they should earn their place by solving an identified weakness; they should not replace practice of the race demands themselves.

A strong squat may help your sled and wall balls. A split squat may improve lunge control. A row may support the sled pull. The important question is not, Is this exercise hard? It is, Does this exercise improve the limiter that is costing me time?


How to use the ten exercises without overtraining

  • Build the week around 2-4 running exposures according to experience, race distance tolerance, and recovery capacity.
  • Keep 2 strength sessions for force, tissue capacity, and durability.
  • Add short station-skill blocks when fresh enough to learn, not only when exhausted.
  • Use one focused compromised-running session; do not turn every workout into a simulation.
  • Use a larger race-specific session every 7-14 days during the specific preparation phase, then taper the dose as race day approaches.
  • Test full simulations sparingly. A simulation is a measurement tool, not the foundation of every training week.

Do not perform all 10 exercises in every workout. Select two to four priorities based on your performance limiter, training phase and recovery capacity. Use your division’s official race loads when preparing specifically for competition.


A practical station-builder workout


4 rounds—not for time:

  • 750 m run at controlled race effort
  • 500 m SkiErg or RowErg
  • 25 m sled push or sled pull
  • 50 m farmer’s carry or sandbag lunges
  • 15–20 wall balls
  • Rest 90 seconds


Start at RPE 6–7. Progress by reducing rest, increasing the station volume or moving closer to race pace but change only one variable at a time.


The real performance upgrade

You do not need more random suffering. You need clearer information: Which run slows most? Which station changes your next kilometer? Where do no-reps appear? When does your breathing stop matching your pace?

Test the athlete. Analyze the limiter. Train it with purpose. Then retest.

That is how a list of exercises becomes a performance system - and how hard work becomes a faster HYROX.
