An Essential Guide For Athletes
Electrolytes play a very important role in hydration, muscle function, and endurance performance for athletes. When you sweat, you lose electrolytes, and replenishing them correctly prevents cramps, fatigue, and dehydration. Although, drinking water alone doesn't hydrate the body.
Most athlete not pay enough attention their hydration status, however even a 2% loss in body water can lead to decreased endurance, muscle fatigue, cramping, and cognitive decline. So you did not miss any workout and work hard on your goals but small hydration mistake make you win or lose.
Some Facts on Dehydration
Usually, if you feel thirsty, you're already dehydrated by 1-2%! Muscle endurance drops by 10–20% at just 2% dehydration.
Signs of Dehydration
First Signs
- Dry mouth, increased thirst
- Dark yellow urine (should be pale)
- Slight fatigue, sluggishness
- Mild dizziness
Severe Signs
- Muscle cramps, spasms
- Rapid heartbeat, overheating
- Loss of coordination, brain fog
- Headache, nausea
How Much Water You Should Drink?
Unfortunately, there is not a clear answer but general recommendations are:
Baseline Hydration Needs (Before Sweat Loss)
Men: 3–4 liters per day
Women: 2.5–3 liters per day
Pre-Workout Hydration
Drink 500–700ml (16–24 oz) of water 1–2 hours before training
Drink 300–500ml (10–16 oz) 30 minutes before exercise
During Training (Per Hour of Sweat Loss
) 400–800ml (13–27 oz) per hour for moderate training
800–1200ml (27–40 oz) per hour for heavy sweating
Post-Workout Recovery
Rehydrate with 1.5x the fluid lost (1kg lost = ~1.5 liters water) Include electrolytes to replace sodium, potassium, and magnesium
It may help to do a urine test, — If your pee is dark yellow, you're dehydrated. Look for pale yellow.
Although, ‘Electrolytes' which every athlete heard and know but really know what is it? How much do you need, when you need? Can you answer those questions? Electrolytes are minerals that help regulate fluid balance, nerve signaling, and muscle contractions.
Specially for athletic performance, the important ones are:
Sodium & chloride are the most important for hydration—these are the main minerals lost in sweat.
Potassium & magnesium help prevent muscle cramps and support endurance.
Calcium is essential for muscle contractions and bone health.
The need of electrolytes depends on sweat rate, intensity, and duration.
Light Sweat Loss (Under 60 min)
- Sodium: 500–700 mg
- Potassium: 200 mg
- Magnesium: 50 mg
- Calcium: 100 mg
Drink water with a pinch of salt or coconut water for potassium.
Moderate Sweat Loss (60–90 mins training)
- Sodium: 800–1500 mg -Potassium: 300 mg
- Magnesium: 75 mg
- Calcium: 150 mg
- Use an electrolyte mix or add Himalayan salt to water.
Heavy Sweat Loss (90+ min Training)
- Sodium: 1500–2500 mg
- Potassium: 400–600 mg
- Magnesium: 100 mg
- Calcium: 200 mg
- Use electrolyte supplements or make homemade hydration drinks.
Best Electrolyte Sources
Salt
However, not all salts are the same. While table salt is highly processed and almost no minerals, Celtic salt, Real Salt, and Himalayan salt are natural, unrefined salts that maintain essential minerals. These salts have high mineral content and flavors which make them great for hydration and electrolyte balance.
Celtic sea salt, which is my favorite (besides Hawaiian sea salt), is best for magnesium and hydration. It naturally retains sodium, potassium, and trace minerals. It helps maintain alkaline pH balance.
Redmond Real Salt; contains 60+ natural trace minerals.
Himalayan Pink Salt; rich in iron (gives it the pink color). In addition; contains 84 trace minerals, but lower in magnesium than Celtic salt
High sodium foods such as; Pickles & pickle juice, bone broth and salted nuts.
High in Potassium Foods
- Bananas (1 banana = 400 mg)
- Coconut water (1 cup = 600 mg)
- Avocado (1 whole = 700 mg)
- Sweet potatoes (1 cup = 450 mg)
High in Magnesium Foods
- Dark leafy greens (Spinach, Kale)
- Nuts & seeds (Almonds, Pumpkin seeds)
- Dark chocolate (85% cacao or higher)
- Legumes (Beans, Lentils)
In addition; calcium sources such as dairy (greek yogurt, cheese) , almonds and sardines.
General suggestions
Pre-Workout (30–60 min before training)

You can make your own electrolyte drinks without artificial additives and save money too.
1 — Salty-Sweet Drink
- ½ tsp Celtic Salt or Real Salt
- ½ lemon or lime juice
- 1 tbsp honey or maple syrup
- 500ml water
2 — Lemon-Lime Hydration Drink
- 1 liter water
- ¼ tsp Himalayan salt (500 mg sodium)
- ½ lemon + ½ lime juice
- 1 tbsp honey (natural carb source)
- ¼ tsp potassium salt (200 mg potassium)
3 — Coconut Water Recovery Drink
- 1 cup coconut water (600 mg potassium)
- ½ cup water
- ¼ tsp sea salt (500 mg sodium)
- 1 tbsp maple syrup
4 — Watermelon Electrolyte Refresher
- 1 cup fresh watermelon juice
- ½ cup coconut water
- ¼ tsp sea salt
- 1 tbsp honey
5 — Natural Lemon-Lime Sports Drink
Perfect for: Intense training, high sweat-loss sessions
- 1 liter water
- ½ tsp sea salt (natural electrolytes)
- 2 tbsp lemon juice (vitamin C & potassium)
- 1 tbsp lime juice
- 1 tbsp honey or maple syrup (natural carb source for energy)

Final Tips:
More water is always better. Over consumption can cause hyponatremia (low sodium levels).
Coffee dehydrates you, however it's a mild diuretic thus it still contributes to hydration. I prefer not to count as a water source because we can not say how much diuretic effect it has on us. Hydration is more than just drinking water, it's about absorption and balance!
Start your day by drinking 16 oz (500ml) water.
If you're a heavy sweater then you need probably a higher sodium intake.
Make sure to use electrolytes, especially in hot and humid conditions.
Rehydrate after training and replace 150% of fluids lost.
Drink 3+ liters of water daily for optimal performance.
