For HYROX coaches and athletes aiming for world-class efficiency on SkiErg and RowErg under fatigue.
In HYROX, the SkiErg and RowErg are 1,000 m efforts performed after running and before more running. Your goal is not just a fast split; it is a fast split that preserves legs, trunk, and grip for the remaining stations. The highest-performance pattern on both ergs usually looks like:
1) stable trunk and ribcage, 2) force delivered through long levers, 3) minimal wasted vertical motion, and 4) clear sequencing (legs/trunk/arms or trunk/arms/legs, depending on the erg).
HYROX rules typically preset damper settings (e.g., women 5, women pro/men 6, men pro 7), but athletes may adjust as needed during the event; coaches should train athletes to execute efficient technique across a range of drag/resistance settings and to avoid ‘muscling’ with early arm pull or excessive squatting.
Efficiency:
- Prioritize connection over rate: long, connected strokes with a fast drive and controlled recovery.
- Use a hinge-dominant strategy for the SkiErg: hips and trunk contribute substantially; knees flex only as needed.
- RowErg sequencing: legs drive first, then hips open, then arms finish; reverse the order on recovery.
- Protect the spine: avoid end-range lumbar flexion under high load or fatigue; build trunk endurance and hip mobility.
- Plan pacing as part of an 8-station race: the ‘best’ 1,000 m split is the one that preserves your next 1 km run and the sleds.

HYROX Context + Equipment Constraints
HYROX is a fixed-format race: 8 x 1 km runs with 8 functional stations. The SkiErg and RowErg are standardized at 1,000 m each. In the official rulebook, damper settings are commonly preset to Women 5, Women Pro/Men 6, Men Pro 7, while allowing athletes to adjust the damper during the race as needed (HYROX Single Rulebook).
Practical HYROX implications:
- The erg split must be repeatable after running and within a crowded station environment.
- Breathing must stay organized: uncontrolled hyperventilation spikes perceived exertion and disrupts trunk stiffness and shoulder mechanics.
- Transitions matter: handle in/out, foot straps, monitor reset, and referee confirmation can add meaningful time if not rehearsed.
Concept2 vs Rogue (Echo) ergs
Most HYROX races use Concept2 SkiErg and RowErg. Many gyms also use Rogue’s Echo line (Echo Rower, Echo SKI). Even when machines feel similar, pace/‘calories’ may not match perfectly across brands and firmware versions. Treat outputs as machine-specific unless you have verified equivalency through repeated testing.

- Rogue’s user manual emphasizes that technique and posture are more important than speed or resistance and recommends steady breathing, exhaling on the drive and inhaling on recovery (Rogue Fitness, 2024).
- The manual describes the damper as regulating airflow to the flywheel to change the feel of the stroke; higher damper settings are presented as more power-focused and lower settings as more endurance/speed focused (Rogue Fitness, 2024).
Coaching takeaway:
If an athlete trains on Rogue and races on Concept2 (or vice versa), base pacing on heart rate + RPE + stroke rate and validate with ‘race simulation’ sessions on the target machine whenever possible.
